Lots of people think that getting fit is about aesthetics but what really matters are the movements that you do <em>every day<\/em> &#8211; picking up grocery bags, climbing stairs, bending to grab laundry, reaching for a top shelf, even getting up from the floor.<\/p>\n\n\n\n<p>That\u2019s where <strong>functional training<\/strong> comes in. It\u2019s about strengthening the movement patterns you already use in daily life, so those everyday actions feel easier, safer and more powerful.<\/p>\n\n\n\n<p>Here\u2019s my guide to <strong>10 functional exercises<\/strong> you can do at home &#8211; no fancy equipment needed.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\"><strong>1. Squat<\/strong><\/h2>\n\n\n\n<p><strong>Real-life translation:<\/strong> Sitting down, getting up from a chair, picking things up.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Feet hip-width apart, chest tall.<br><\/li>\n\n\n\n<li>Lower your hips back and down like you\u2019re sitting into a chair.<br><\/li>\n\n\n\n<li>Push through your heels to stand.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Keep knees in line with toes, not collapsing inward.<br><\/p>\n\n\n\n<h2 class=\"wp-block-heading\"><strong>2. Deadlift<\/strong><\/h2>\n\n\n\n<p><strong>Real-life translation:<\/strong> Lifting heavy bags or boxes without straining your back.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Stand tall, feet under hips.<br><\/li>\n\n\n\n<li>Soften your knees, hinge forward at the hips while keeping your back flat.<br><\/li>\n\n\n\n<li>Squeeze glutes to return upright.<\/li>\n<\/ul>\n\n\n\n<p>&nbsp;<strong>My top tip:<\/strong> Think \u201chips back\u201d rather than \u201cbend forward.\u201d<br><\/p>\n\n\n\n<h2 class=\"wp-block-heading\"><strong>3. Step-Up<\/strong><\/h2>\n\n\n\n<p><strong>Real-life translation:<\/strong> Climbing stairs, hiking uphill.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Step onto a sturdy bench or step with your whole foot.<br><\/li>\n\n\n\n<li>Drive through the front heel to stand tall.<br><\/li>\n\n\n\n<li>Step back down with control.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Alternate your lead leg for balance.<br><\/p>\n\n\n\n<h2 class=\"wp-block-heading\"><strong>4. Lunge<\/strong><\/h2>\n\n\n\n<p><strong>Real-life translation:<\/strong> Walking, going up stairs, kneeling down.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Step one foot forward, lowering both knees to about 90 degrees (or where it feels comfortable).<br><\/li>\n\n\n\n<li>Push through the front heel to return to standing.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Keep your torso tall and core engaged.<br><\/p>\n\n\n\n<p><strong>5. Push-Up<\/strong><\/p>\n\n\n\n<p><strong>Real-life translation:<\/strong> Pushing open heavy doors, getting up from the floor.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Hands under shoulders, body in a straight line.<br><\/li>\n\n\n\n<li>Lower chest toward the floor, elbows at 45\u00b0.<br><\/li>\n\n\n\n<li>Press back up. Resist dipping with the head.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Modify by doing push-ups on knees or against a wall.<br><\/p>\n\n\n\n<h2 class=\"wp-block-heading\"><strong>6. Row<\/strong><\/h2>\n\n\n\n<p><strong>Real-life translation:<\/strong> Carrying bags, pulling open cupboards.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Hold weights or resistance bands.<br><\/li>\n\n\n\n<li>Hinge forward slightly, arms extended.<br><\/li>\n\n\n\n<li>Pull elbows back toward ribs, squeeze shoulder blades.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Keep your neck long &#8211; no shrugging.<br><\/p>\n\n\n\n<h2 class=\"wp-block-heading\"><strong>7. Carry (Farmer\u2019s Walk)<\/strong><\/h2>\n\n\n\n<p><strong>Real-life translation:<\/strong> Carrying groceries, kids (or grandchildren!) or luggage.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Hold a weight (or grocery bags) in each hand.<br><\/li>\n\n\n\n<li>Walk forward with tall posture and steady steps.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Engage your core to avoid leaning.<br><\/p>\n\n\n\n<p><strong>8. Glute Bridge<\/strong><\/p>\n\n\n\n<p><strong>Real-life translation:<\/strong> Encouraging all movement to lift from the hips, supporting your lower back.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Lie on your back, knees bent, feet flat.<br><\/li>\n\n\n\n<li>Press through heels to lift hips until the body forms a straight line from shoulders to knees.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Squeeze glutes at the top, don\u2019t arch your lower back.<br><\/p>\n\n\n\n<p><strong>9. Overhead Press<\/strong><\/p>\n\n\n\n<p><strong>Real-life translation:<\/strong> Lifting items to high shelves.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Hold weights at shoulder height (make sure you can see your elbows in your peripheral vision).<br><\/li>\n\n\n\n<li>Press them overhead until your arms are straight.<br><\/li>\n\n\n\n<li>Lower slowly.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Keep knees soft to take the pressure off your back, don\u2019t lock out the joints at the top<br><\/p>\n\n\n\n<h2 class=\"wp-block-heading\"><strong>10. Plank<\/strong><\/h2>\n\n\n\n<p><strong>Real-life translation:<\/strong> Core stability for bending, twisting, carrying.<br><strong>How to do it:<\/strong><\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Hands or forearms on the floor, body in one long line.<br><\/li>\n\n\n\n<li>Engage core, glutes and legs.<\/li>\n<\/ul>\n\n\n\n<p><strong>My top tip:<\/strong> Avoid bottoms in the air or sagging low! Squeeze your glutes. Don\u2019t dip head.<br><\/p>\n\n\n\n<h3 class=\"wp-block-heading\"><strong>Putting it all together<\/strong><\/h3>\n\n\n\n<p>You can turn these moves into a short, functional workout:<\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>8\u201312 reps of each (per side if applicable)<br><\/li>\n\n\n\n<li>2\u20133 rounds, resting as needed<br><\/li>\n\n\n\n<li>Focus on quality over speed<br><\/li>\n<\/ul>\n\n\n\n<p>The beauty of functional training is that it\u2019s <strong>training for real life<\/strong>.
